What a MET is
A metabolic equivalent expresses how hard an activity is compared with rest. Walking at 3 mph is 3.5 METs — three and a half times resting energy use — while running at 6 mph is 9.8. The values here come from the 2011 Compendium of Physical Activities, the standard reference used by researchers.
By convention, under 3 METs is light activity, 3 to 5.9 is moderate and 6 or more is vigorous.
How close the estimate is
MET values are averages for a typical adult. Your real burn depends on fitness, body composition, terrain and how hard you actually pushed, and can differ by 20% or more. The figure also includes the calories you would have burned at rest in the same time, so the extra burned by exercising is a little lower.

How many calories does running 30 minutes burn?
A 160 lb person running at 6 mph (a 10-minute mile) burns about 356 kcal in 30 minutes: 9.8 MET × 72.6 kg × 0.5 h.
How many calories does walking for an hour burn?
At 3 mph, about 245 kcal for a 70 kg (154 lb) person and about 254 kcal for a 160 lb person: 3.5 MET × weight in kg × 1 hour.
Why do heavier people burn more calories?
Moving a heavier body takes more energy, and the formula scales directly with weight. At the same activity and duration, someone weighing 200 lb burns 25% more than someone weighing 160 lb.
